Overview
Jacked and Flan splices two GZCL-family progression engines into one four-day week. Three main lifts ride the J&T (Jacked & Tan) mesocycle wave — 10-rep sets, into a top single, into 6-rep sets, into heavy doubles — while a fourth lift runs a Wendler 5/3/1 three-week wave (3s / 5s / 5-3-1) with a bonus top single most weeks. Fifteen weeks: four mesocycles plus a test week. Default picks: Day 1 legs-up bench (J&T), Day 2 deadlift (J&T), Day 3 bench (5/3/1), Day 4 squat (J&T).
Who It's For
- Intermediate lifters who want GZCL tiering and 5/3/1 progression in one block, four days a week.
- Comfortable estimating a training max (TM) for four lifts.
- Each T1 slot can be swapped for your preferred barbell variant — the picks above are a default, not a requirement.
Program Structure
Each session: T1 (main lift) → T2 (accessory) → T3 (isolation, trimmed late). The three J&T lifts share one percentage engine keyed to TM:
- Weeks 1-4: 4x10, climbing roughly 40% to 60% TM.
- Weeks 5-8: an AMRAP top single (1+) climbing 91.7% to 100% TM, then 3 back-off sets — 10 reps in weeks 5-6, 8 reps in weeks 7-8.
- Weeks 9-12: 5 sets of 6 reps in weeks 9-10 (roughly 67-87% TM), tightening to 4 reps with an AMRAP top set in weeks 11-12 (roughly 73-92% TM).
- Weeks 13-14: one heavy AMRAP double — roughly 89.5% TM (week 13), 95.8% TM (week 14).
Thursday's bench day runs its own 3-week wave: 3s at 70.2/80.9/89.4%, 5s at 66/74.5/85.1%, 5-3-1 at 74.5/85.1/95.7%, most weeks with a bonus top single at 100% TM. Week 7 briefly borrows the AMRAP+8-rep pattern; from week 13 it joins the heavy-double finish.
T2 sets step up as reps come down: 5x10 (weeks 1-6) → 4x8 (7-8) → 10x3 (9-10) → 10x2 (11-14), from a self-picked load. Thursday's bench day is the exception — its T2 stays at 5 sets throughout, just dropping reps: 5x10 (1-6) → 5x5 (7-8) → 5x3 (9-10) → 5x1 (11-12) → 10x2 (13-14). T3 isolation sits at 3x12, trimmed to one accessory by weeks 13-14.
Week 15 tests: one single per lift at RPE 10, no percentage — whatever you hit is the new number. Upper lifts test Day 1, lower lifts Day 2.
Intensity & Progression
- Percentages are relative to training max (TM), roughly 90-95% of a true 1RM — never load off your actual max.
- AMRAP/back-off sets are hard sets, not grind-to-failure; leave 1-2 reps in reserve.
- After the block, reset TMs: bump the 5/3/1 bench a small standard jump; pull the J&T lifts' new TM from the week-15 test.
How to Run It
- Estimate a TM for each T1 lift before week 1 (~90% of a recent or honest 1RM); pick starting loads for T2 (~half that max) and T3.
- Train four days a week, following that week's prescribed sets and percentages per lift; progress T2/T3 with small jumps.
- Test hard in week 15 and log whatever you hit — that seeds next block's TMs.
FAQ
Can I swap the exercises in the T1/T2/T3 slots?
Yes. The picks above are just the spreadsheet's fill-in — the engine defines the program, not the bar movement.
Why does the Thursday bench day look different from the other three?
It's the 5/3/1 half of the hybrid, running its own 3-week wave instead of the J&T mesocycle. They converge only in the final heavy-double weeks.
What if I can't hit the prescribed AMRAP reps?
The listed number (e.g. "1+") is a floor, not a ceiling — hit at least that many, but stop 1-2 short of failure.
How do I pick T2/T3 loads with no percentages given?
Start light enough to finish every rep with 2-3 in reserve, then add small jumps as reps and form hold.
What happens after the 15 weeks?
Feed the results into new TMs and start the next block on the same engine.
