Overview
The beginner low-variation program from The Journey (released free by Stronger by Science / Greg Nuckols). 4 sessions per week, with the big four (squat/bench press/deadlift/overhead press) trained every day: each day has one lift as a 6×3 loaded top day (2.5-5 kg heavier than before), while the other lifts get 4×2 review sets (same weight or 10% lighter), polishing technique at very high frequency and progressing weight through the top days.
Who it's for
- Novices who are just building movement patterns; those who like simple exercises, high frequency, and touching the big four every session.
- Choose either this or the "High Variation" version: if unsure, run this one first.
Weekly structure (repeats every week)
Every day has the same structure: top-day lift 6×3 (loaded) → three review lifts 4×2 (same weight / 10% lighter, with the relationship written in the set notes) → 3 light isolation exercises 2×10-25 (controlled reps, focus on the contraction). Top-day rotation: D1 squat, D2 overhead press, D3 deadlift, D4 bench press. You can add 2 sets of bodyweight / "weird" exercises of your choice each day (not included as placeholders).
Progression rules
Each week each lift is only loaded 2.5-5 kg on its top day, and the other days follow per the notes. On a failure, that lift's top-day weight drops back 5-10% and climbs again. If you keep failing the 6×3 top day, move to "The Journey: Intermediate".
Notes
- Overhead press = standing barbell press (OHP).
- Review set weights are referenced to the "top set weight" (the set notes say which day is referenced); pick a conservative starting weight you can complete 6×3 with cleanly.
- Choose your own weights for isolation exercises; near failure is enough, and precision isn't needed.
