Overview
The Journey's intermediate program = "standard weekly template" + "progression options table". 4 sessions per week: D1 squat, D2 bench press, D3 deadlift, D4 overhead press, each with one accessory variation slot and a hypertrophy block. The library enters the main lifts as option 1 (percentage waves): a small wave every 3 weeks, adding 2.5% each wave, progressing over 15 weeks from 70%×4 to 90%×2; 3-5 sets depending on how you feel (data is entered with 4 sets as a placeholder).
Who it's for
- Intermediate lifters who have finished the novice linear phase; the main stage of The Journey between beginner and advanced.
Weekly structure
Each day = main lift (wave percentages) + accessory variation (defaults: Romanian deadlift / seated dumbbell press / front squat / close-grip bench press, swappable) + hypertrophy block (set-count slots in the source sheet, not included as placeholders here): D1 hamstrings/glutes/spinal erectors 4-6 sets + quads 2-4 sets + rows 3-4 sets; D2 pull-ups or pulldowns 2-3 sets + side/rear delts 3-4 sets + arms 3-4 sets + chest 1-2 sets; D3 quads 4-6 sets + hamstrings/glutes 2-4 sets + rows 3-4 sets; D4 pull-ups or pulldowns 2-3 sets + chest 3-4 sets + arms 3-4 sets + delts 1-2 sets.
Progression rules
Pick any of four main-lift options (the library enters option 1): (1) percentage waves (as entered); (2) RM-based (work up to a 10RM → 8RM → 6RM..., with multiple sets at the same weight); (3) 4×2 starting at ~75%, adding sets each week (4×2 → 6×2 → 8×2 → add weight); (4) same as above but adding weight every three weeks. Pick one of three for accessories: 4×4 → 4×5 → 4×6 → add weight; 3×5-6 → 4×5-6 → 5×5-6 → add weight; 3×4 → ... → 5×6 → add weight. Deload every 3 or 6 weeks (schedule it yourself). The hypertrophy block can use rest-pause, myo-reps, adding sets from 2-3 to 4-5, adding reps from 6-10 to 10-15, or a combination.
Notes
- Percentages are based on your current 1RM; after 15 weeks, update your 1RM based on performance and rerun, or move to "The Journey: Intermediate Peak" for meet prep.
- 3-5 main-lift sets is flexible: do 5 sets when you feel good, 3-4 otherwise.
